Breathing exercise pacer

Follow the glow: it swells as you breathe in, holds, and shrinks as you breathe out. Five evidence-informed patterns, with optional soft tones so you can close your eyes.

Why slow breathing calms you

Breathing is the one part of your autonomic nervous system you can steer directly. Breathing in nudges heart rate up slightly and breathing out lets it fall, a rhythm called respiratory sinus arrhythmia. Slow down to around six breaths a minute and those swings get larger and more regular, a sign of strong vagal (parasympathetic) activity. Long exhales lean on that brake.

A randomised study by Balban and colleagues (Cell Reports Medicine, 2023) compared five minutes a day of different breathing practices with mindfulness meditation. Exhale-focused "cyclic sighing" gave the largest improvement in mood and the biggest drop in breathing rate.

Pair it with sound

Many people breathe along with a slow beat or a bed of noise. Start brown noise or an alpha binaural beat first; it keeps playing while you use the pacer.

Questions people ask

What is the best breathing exercise for anxiety?

Slow breathing with a longer exhale is the most consistently supported. A 2023 meta-analysis in Scientific Reports (Fincham et al.) found breathwork lowered self-reported stress compared with controls, with small to moderate effects. Box breathing, 4-7-8 and resonance breathing all slow you down; pick the one that feels easiest.

How do you do box breathing?

Breathe in for 4 seconds, hold for 4, breathe out for 4, hold for 4, and repeat for a few minutes. If 4 seconds feels too long, use 3.

Does 4-7-8 breathing help you sleep?

Many people use it at bedtime because the long exhale is calming. Direct sleep trials are limited; it works best as part of a wind-down routine.

What is resonance (coherent) breathing?

Breathing at about 5 to 6 breaths per minute, which for most adults maximises heart-rate variability. It is the pace used in HRV biofeedback (Lehrer and Gevirtz, Frontiers in Psychology 2014).

Can breathing exercises be harmful?

Gentle slow breathing is safe for most people. Stop if you feel dizzy or tingly. Long breath holds aren’t advised in pregnancy or for people with heart or lung conditions without medical advice.
